2,400 Calories Never Felt So Heavy
During my doctoral work at Penn State, I ran a controlled feeding study called BOLD — Beef in an Optimal Lean Diet. We were looking at the impact of specific dietary changes (e.g. daily beef consumption at various levels) could improve cholesterol levels and cardiovascular risk factors.
Three of the four diets were DASH or DASH-like diets — rich in fruits and vegetables, with 9 to 12 servings per day (the fourth diet was the ‘healthy American diet’. And here was the tricky part: participants couldn’t lose weight. Weight loss is such a powerful driver of cholesterol improvement that if anyone dropped even a few pounds, we wouldn’t know if it was the dietary changes or the weight loss doing the work. It would cloud our entire study.
So every morning, participants would come into the Metabolic Kitchen. We’d weigh them, check their numbers, and hand them a mini cooler packed with everything they were supposed to eat that day — weighed, measured, and portioned to the gram.
One participant came in and told me, point blank, that what we were asking him to eat was inhumane. (so we’re all on the same page, he was joking)
Too many oranges. Too many vegetables. The sheer volume of food was overwhelming him. One of his meals was approaching a kilogram in weight.
I went to the chef and pulled his numbers. This guy was eating 2,400 calories a day.
That’s it. 2,400 calories. A completely normal amount of food for an active adult man. But the volume of what he was eating made him feel like we were force-feeding him.
I never would have imagined that people would complain about having to eat too much to maintain their body weight. But that’s exactly what happened — and it taught me something that has shaped how I think about nutrition ever since.
It’s Not About Calories. It’s About Density.
Your body doesn’t count calories. Not really. Somewhere early in life, we lose the ability to regulate food intake based on caloric content. Babies can do it — when researchers increase or decrease the calories in a set volume of formula, infants drink more or less to hit a consistent calorie target. But adults? We lost that skill a long time ago.
What we regulate instead is weight. Research from Barbara Rolls, Ph.D. — one of the world’s leading experts on eating behavior at Penn State — has shown repeatedly that humans eat roughly the same weight of food each day. About four pounds.
The question isn’t how much food you’re going to eat. You’re going to eat about four pounds regardless.
The question is: what are those four pounds going to contain?
Are they going to deliver 2,000 calories — or 5,000?
This is the concept behind energy density. It’s a simple calculation: take the total calories in a food and divide by its weight in grams. That gives you the energy density — the number of calories packed into each bite.
A bowl of broccoli? Low energy density. A lot of food, a lot of chewing, very few calories. A handful of trail mix? High energy density. A small amount of food, gone in seconds, packed with calories.
You don’t need to start calculating the energy density of every food you eat. But understanding this concept shifts how you think about your plate — and that shift is more powerful than any calorie-counting app.
Where Guys Get Into Trouble
Here’s where most dads go sideways with their nutrition, and it has nothing to do with willpower.
Processed and ultra-processed foods — the prepackaged stuff, the grab-and-go meals, the things designed to be eaten fast and taste incredible — have had their volume stripped out. The fiber is gone. The water content is minimal. What’s left is a concentrated delivery system for calories.
That’s not an accident. That’s by design. Ultra-processed foods are engineered to be low cost, long shelf-life, convenient, and hyper-palatable. Those four qualities make them very attractive — and very easy to overeat.
But the calorie bombs that catch most guys off guard aren’t just the obvious processed foods. They’re the additions. The sauces. The dips. The dressings. That ranch you pour over your salad. The mayo on your sandwich. Even the extra virgin olive oil your pour on your broccoli before roasting it.
These can add 100 to 300 calories to a meal without you even registering it. You didn’t eat more food — you just made every bite more calorie-dense.
Now flip that around. If you tried to add the equivalent calories through broccoli or oranges or asparagus or mushrooms, you’d be looking at what feels like an absurd mountain of food. The same guy from my study who was balking at two oranges a day was eating fewer calories than someone who casually drizzles dressing over a lunch salad and grabs a bag of chips on the way out.
The Speed Problem
There’s another piece to this that doesn’t get talked about enough: how fast you can eat processed food.
When you sit down with a plate of chicken breast, roasted vegetables, and a side salad, that meal takes time. You have to chew. The volume fills your stomach. Your body has time to register that food is arriving and start sending fullness signals.
A bag of chips? A protein bar? A 100-calorie snack pack? You can consume those calories in under two minutes. Your stomach barely registers them before they’re gone. And those 100-calorie snack packs are one of the worst offenders — minimal volume, minimal satiety, and you’re hungry again 20 minutes later.
Compare that to a bowl of strawberries, or an orange, or some carrots and peppers. The amount of food you get, and the time it takes to eat that food, is dramatically different. You’re consuming fewer calories but spending more time eating — which gives your body the chance to actually tell you it’s had enough.
Why Protein and Vegetables Is the Move
This is what makes the Power Practice of protein and vegetables at every meal so effective — and it’s something most people don’t fully appreciate.
When I tell you to anchor your plate with 30 grams of protein and fill it with vegetables, I’m not just giving you a nutrition rule. I’m giving you a calorie control mechanism disguised as a simple behavior.
Think about what happens when you build your meals this way:
You eat more volume of food — because vegetables are some of the lowest energy density foods you can eat, giving you big plates for very few calories. You consume fewer overall calories — while still getting the protein you need to support muscle. Your meals take longer to eat — which gives your body time to send satiety signals. You stay satisfied between meals — which means you’re not reaching for the snack drawer at 3 PM. And you’re getting the protein you need to support muscle — which, as a guy over 40 dealing with anabolic resistance, is non-negotiable.
All of that — stacked into one behavior. Protein and vegetables at every meal.
You’re not counting calories. You’re not tracking macros. You’re not weighing food on a kitchen scale. You’re just asking yourself two questions when you sit down to eat: Where’s the protein? and Where are the vegetables?
That’s it. And the energy density of your diet handles itself.
The Snack Decision
Let me make this practical. It’s 3 PM. You’re dragging. The kids aren’t home from school yet but they will be soon, and you’ve got about 30 minutes before the chaos hits.
You want a snack. Here are your options:
A 100-calorie pack of pretzels. Or an apple.
The pretzels are gone in four bites. You’re hungry again before you finish your next email. There’s almost zero nutritional value — no fiber to speak of, no protein, nothing that’s going to carry you through the afternoon.
The apple? Same calories, roughly. But it takes you five minutes to eat. It’s got fiber that slows digestion and keeps you feeling full. And when the kids walk through the door and immediately ask what’s for dinner, you’re not standing there running on fumes trying to make a good decision about what to cook.
Now scale that up. A bowl of strawberries. Carrots and a little hummus (not half the container). Cucumbers and peppers. The amount of food you get to eat — and the amount of time it takes to eat it — completely changes the equation.
The choice isn’t really about discipline. It’s about understanding that not all calories occupy the same space on your plate or in your stomach.
The Vegetable Loophole
Here’s a concept that’s worth internalizing: vegetables are a loophole in the calorie equation.
Because of their extremely low energy density — they’re mostly water and fiber — you can eat massive volumes of them without meaningfully changing your calorie intake. A huge plate of roasted broccoli, peppers, and mushrooms might look like an enormous meal. It might weigh a kilogram. And it might contain fewer calories than the couple handfuls of trail mix you were going to eat instead.
This is why the participants in my BOLD study felt like they were drowning in food. The volume was real. The calories weren’t. And their cardiovascular risk factors improved across the board because the diet — anchored in lean protein, fruits, and vegetables — was doing exactly what it was designed to do.
The Real Win
Most nutrition advice asks you to remove things from your diet. Stop eating this. Cut out that. Avoid these.
This Power Practice flips that. It asks you to add. More protein. More vegetables. And by adding those two things, you create an automatic displacement effect — there’s simply less room on your plate and in your stomach for the calorie-dense, nutrient-poor foods that were holding you back.
You don’t need to calculate the energy density of your meals. You don’t need to become a food scientist. You just need to understand that when you fill your plate with protein and vegetables, you’re working with your body’s natural regulatory system instead of fighting against it.
The 30/10 Standard — 30 grams of protein and 10 grams of fiber at every meal — is built on this principle. It’s not arbitrary. It’s a behavior that stacks fullness, satiety, muscle support, and calorie control into a single action you can take three times a day.
My study participant joked that we were torturing him with too much food. What we were actually doing was showing him what 2,400 calories looks like when you eat the right things.
That’s the lesson. Eat more of the right food — and the calories take care of themselves.
